Generic focus advice often fails for ADHD

"Just sit down and work" does not translate well to a brain that needs novelty, immediate feedback and strong environmental structure. Many ADHD adults spend years blaming themselves for not benefiting from neurotypical productivity advice. Different wiring deserves different techniques.

Short cycles, many of them

The classic 25-5 Pomodoro often feels long for ADHD. Try 10-3 or 15-5 cycles. The goal is starting more often, not pushing longer. Forty 10-minute sessions produce more than five 60-minute sessions if 60-minute sessions mostly do not happen.

External structure is not optional

Environment drives ADHD behavior more than intention. Put the task where you will trip over it. Remove the phone from the room; do not rely on self-control. Use timers with visible countdowns, not clock-based estimates. Body-doubling (working in the presence of another person, virtual or in-person) reliably helps.

Novelty as a tool, not a trap

ADHD brains pull toward novelty. Fight it by channeling it. Rotate workspaces between sessions. Change the playlist. Switch which task you start with. Stable routines often become invisible and lose their cue effect; small variations keep them alive.

Dopamine before the task, not as a reward

Neurotypical advice: finish the task, then treat yourself. ADHD brains often need a small dopamine bump BEFORE starting — a favorite song, 30 seconds of movement, a splash of cold water. Not a full distraction; a priming cue that activates the system.

Medication and behavior work together

If you are medicated, your techniques will work better. If you are not sure whether medication is appropriate, that is a conversation for a clinician familiar with adult ADHD. Neither medication nor behavior techniques alone are sufficient for most — the combination is.

Forgive the interrupted days

ADHD focus is bursty. Some days produce five hours of flow; some days produce 20 minutes. Track weekly totals, not daily. The variance is a feature of the wiring, not a sign the system is broken.
